you keep motivated.

or pair up with a running buddy. This can
massively increase your accountability,
motivation, inspiration and commitment
as well as making it fun.
Listen to your body
Resting is a necessary part of anyone’s
training routine, it allows your body time
to rebuild and recover. If you experience
pain, take a rest and then ease back
in to running.

Sydney is a beautiful place! Why not
use your training as an excuse to
explore a new area on foot? Mix it up
by heading to the beach, run around
Centennial Park or tackle the infamous
never-ending Coogee stairs.
Warm up and Cool Down
Make sure you stretch before starting
out on your run, the last thing anyone
needs is a setback like a pulled muscle,
which can easily be avoided! By
stretching post-run you can minimize
stiffness and ensure you can still walk
the next day!

There are plenty of other forms of
exercise that will help your running:
Pilates is brilliant for building core
strength, a spinning class will give you
a good workout and a swim may just
help stretch sore muscles. All exercise is
good exercise!

Plaster a big grin on your face from the start: that’s
the secret to a successful run during The Sun-Herald
City2Surf presented by Westpac, says top athletics
coach Jim Owens.
“There’s a lot to smile about,” Jim says. “It’s the
biggest fun run in the world so just soak up the
carnival atmosphere.”
Owens’ JORG Fitness is hosting free training
sessions in the lead up to the August 14 event, and
about 30 per cent of those already taking part are
first-time City2Surf entrants.
“The first night we had nearly 200 people, all full of

“Don’t be intimidated by the big
crowd,” Owens says. “Enjoy the buzz,
the people along the way, the music
and bands – you’ll be there before
you know it.”
When the race gun sounds, it will take
a few shuffling minutes to get over the
start line. “It’s very hard to get a clear
run through the City2Surf,” he says.
The infamous Heartbreak Hill
shouldn’t daunt you. Just take it easy
and pace yourself.
“If you look over your shoulder from
Kings Cross tunnel, you’ll see this
wonderful mass of human movement,
all behind you. It’s just amazing, and
you’re part of it.”

Fitness plan for experienced distance runners
The Sun-Herald City2Surf presented by Westpac is “the
full equation” for experienced runners, says fitness
coach Shannan Ponton (pictured at right). He’s trained
world-champion boxers and national Rugby League
sides, as well as teams from TV’s The Biggest Loser.
Ponton is a City2Surf regular, usually running with
children’s cancer charity CanTeen. This year, he’s also
an ambassador for breast cancer charity the McGrath
Foundation.
“I’m really passionate about this run,” he says, adding
that City2Surf is a mind, body and soul event.
“First, you get fitter and healthier, training and running
for the event,” he says. “Second, it’s an interesting
course with big crowds and lots to see and, finally, many
runners are fundraising for someone they may never
have met, as part of the run, which is good for your
soul.”
Ponton recommends you train for at least six weeks
before the August 14 run. That means starting today.
Experienced runners need to be careful not to leave
their training too late by cramming in 14-kilometre runs
in the final fortnight. “You’ll end up with overuse injuries
ries
and you won’t enjoy it.”
“Dedicate at least two- to- three running sessions a
week, with one a longer, slower session to build up your
distance. The other sessions should be shorter, faster

runs,” he says.
The longer session can increase each week until you’re

ready for the race distance. Make sure you include hills
in your training schedule.
“Any fitness training should be matched to your goal
– and in this case, no 14-kilometre run will get you
prepared for the City2Surf, because it’s renowned forr its
treacherous hills, like Heartbreak Hill, which is 1.6
kilometres long.”

Runners are spoiled for choice, with apps and fitness
systems to keep track of speed and heart-rate, so get
tracking.
If you train at the same speed all the time, your body
falls into a rut, Ponton says, and you won’t get better.
“Doing some faster runs over short distances will
increase your running threshold, increasing the stress
on your heart and your lungs. Then, when you run more
slowly, you can run longer.”
He suggests running a few fast, hard runs at a higher
threshold, perhaps 10 per cent faster, or raising your
heart rate from a typical 150-160 BPM to 175-180 BPM.
“Only do this if you are already fit and you don’t have
any health problems,” he warns.
Runners should also get mentally prepared for the
crowds, because the course will be filled with
unexpected obstacles.
“Get used to running on uneven surfaces, jumping up
and down gutters, even train with a partner who runs
around you.”
It’s also important to build in rest
days and carb-loading before
race day.
“Everyone loves to hear they
need to carb-load,” Ponton
says. “Don’t go nuts and
make yourself heavy and
uncomfortable. A day or two
with low GI, slow-release
carbohydrates like brown rice,
whole-grain pasta or
multi-grain bread

First route change in 40 years
For the first time in nearly
four decades the City2Surf
route has changed.
While the finish line
remains on Queen
Elizabeth Drive in front of
Bondi Beach, runners will
take a different route at
the very end of the 14-km
race to reach it.
With participants
numbering near 80,000
last year the organisers
decided a new finish
layout was needed.
The new route will make it
safer and easier to leave
Bondi after the race has
finished.
While a specialist course
measurer was employed
to ensure the race
remained exactly 14
kilometres, race legend
Chris Edwards thinks the
change will give this year’s
entrants a psychological,
and perhaps even
physical, boost.
“This one is a significant
change,” said Mr Edwards,
who has participated in
the run for 45 years.
“I think it makes it a bit
easier, you can see the
finish and it’s just a zigzag
to reach it.”

Set personal goals
Whether it’s a time to beat or a fundraising target,
setting yourself a personal goal can act as that
extra motivation to get you there. Start small and
set realistic goals, then continue to build up.
Learn to pace yourself
Everyone has a pace that they are more
comfortable with, so my advice would be to find
that pace as you train and try to stick to it so that
you don’t risk burning out before the finish line. If
you know where your body is comfortable, you will
feel more confident pushing yourself on the day!
Treat your body as the priority
Training for a long run requires endurance and
ensuring your mind and body are healthy so that
you don’t put unnecessary strain on yourself. I
make sure I am listening to my body and what it
needs. I like to fuel my body with organic foods
and those that are rich in healthy fats and fibre.
Get enough sleep, as it is important.
Enjoy the experience
Running the City2Surf should be a fun and
rewarding experience, and the fact you have
signed up, or are thinking of signing up, should
make you proud in the first place. On race day,
soak up the atmosphere. On-course will be the
Misting Tunnel to help keep you distracted, and
Westpac Support Stations to cheer you on.
The Sydney Northern Beaches-based Be Centre was
recently awarded $10,000 under the 2016 Westpac
Foundation Community Grants Program.
The centre helps children struggling to deal with trauma,
violence or even low self-esteem by using methods such
as play therapy.
“Play therapy helps a child make sense of situations so
that childhood issues are resolved in a timely manner to
ensure they do not continue to impact the child’s life,” says
the Be Centre Foundation’s executive director, Marisa
Chilcott.
The Westpac Foundation grant meant the Be Centre
could upgrade facilities and help to continue to employ an
Aboriginal community liaison officer who can advise on
cultural sensitivities.

Family are all heart
Josh and Jade Pope will take on
Sydney’s most popular fun run while
pushing their seven-month-old son, Leo,
in a pram.
Their daughter, Mia, will be there in spirit.
The Pope family are taking part in the
City2Surf to fundraise for HeartKids,
which supports youngsters suffering from
Childhood Heart Disease (CHD), and their
families.
“Our little princess, Mia, was born with
pulmonary atresia and ventricular septal
defect (VSD), among other medical
problems. She had open-heart surgery
when she was 11-days-old,” Jade Pope
says.
“She overcame many hurdles but it all
became too much for her fragile little body.
Mia sadly passed away when she was only
six-weeks-old.”
HeartKids helped the Pope family during
Mia’s brief life and after her death in May,
2014.
As well as emotional support, HeartKids
volunteers provided practical help with dayto-day necessities such as making family
meals and supplying parking vouchers.
“The support and generosity HeartKids
gave our family was amazing. At the time it
was all a bit of a blur, and I think it only hit
us afterwards how much help HeartKids
gave us,” says Jade.
“They also give hope, and that’s all you
can hold on to in those times.” Now, Josh,
Jade and their infant son are determined to
give back to the organisation.
“Our goal is to help HeartKids help
families like ours. It would mean the world
to us and to Mia to know we’re helping
other children and their families through
the distressing struggle of childhood heart
disease.”
As with many City2Surf runners, Jade
is dreading Heartbreak Hill, especially
with the added challenge of pushing Leo’s
pram.
But there is plenty of inspiration oncourse to help people to complete the run.
“We’ll be OK, and I’ll be thinking of my
beautiful little Mia’s face and the happiness
she brings.”

Mum and son team triumph over setback
Taking part in sporting challenges is a way of
life for Sydney’s Taranto family. But it almost
led to tragedy when mother-of-three Angela
Taranto, was hit by a car as she rode her bike
while training for a triathlon.
Angela’s husband, David, and their children
were nearby when the accident occurred,
and witnessed seeing Angela on the ground
surrounded by paramedics.
Despite injuries that left her unable to
exercise for more than a year, Angela is
determined to fulfil her hopes of running the
14-kilometre City2Surf with her son, Sam,13.
“To go from exercising sometimes twice
a day to absolutely nothing was so hard
mentally,” recalls Angela.
“When the accident happened my husband
was nearby at a soccer game, and it was quite
a scare for Sam and our daughter, Alannah, to
see me like that, but they stayed so strong.”
It’s not hard to see where the children get
their strength of spirit, and that strength sees
Angela and Sam now training hard for the
City2Surf.
The toughest challenge? Holding Sam back:
“He’s a lot faster than I am, but I’m hoping that
we will stay together,” says Angela.
“At other runs Sam has raced away, and his
brother, Nick, and I have found him past the
finish line, exhausted.”
Learning to pace yourself is the smart way
to go the distance, Angela says.
“For the City2Surf, Sam is listening to the
training experts, and will stay with me, pacing
properly so we can tackle Heartbreak Hill and
cross the finish line together.”
For Sam, seeing his mum come back from
crippling injuries is an inspiration. “I’m so
happy to see my Mum get back to her love of
fitness, seeing her hurt and laid up for so long
was hard,” he says.
The pair are thrilled at the prospect of
completing Sydney’s favourite fun run together

CITYFIT Expo is Australia’s latest health
and fitness event with everything in nutrition,
athletic apparel and footwear, fitness training
equipment, supplements, well-being advice
and the latest exercise technology.

RACE BIB COLLECTION
If you registered
on or before May 31
Your race bib will be sent to the valid Australian
address you provided upon registering.
You should expect to receive your race bib
approximately one week prior to the event.
If you registered
on or after June 1
Your race bib must be collected from the
CITYFIT Expo. Event participants or a friend
can do this with a copy of the eTicket or SMS
on hand. Remember no bib, no run!
MERCHANDISE
City2Surf, adidas and rebel have joined forces
to design an official event merchandise range.
A mix of event clothing and high performance
garments have been created with you, the
runner in mind. The range offers the perfect
memento for your participation.

At the start
A limited gear drop-off service will be available
at the start on race day. All start groups will
use the same gear drop location which will be
located on the Elizabeth St side of Hyde Park
North. This service closes at 7am sharp to
allow the gear to be transported to Bondi
for collection.

the Event Village at Bondi Beach.
TRANSPORT
Integrated ticketing will be available for all
participants competing in the 2016 City2Surf.
Simply present your race bib or finisher’s
medallion when boarding public transport on
race day and you will ride for free.

At the Expo
This year we will be offering participants the
opportunity to drop their gear at the CITYFIT
Expo. Do not leave any valuables such as
wallets, keys or phones in your bags.
No backpacks or items that do not fit into the
bags provided will be accepted. The event will
take care of your belongings, but no
responsibility will be taken for valuables or
clothing that are lost or damaged.

Special event buses will be running between
Bondi and Bondi Junction from 9:10am. From
there, you can catch one of the extra trains
back to the city or other bus services. Plan

Road closures and special event clearways
will be in place along the 14km route from the
Sydney CBD to Bondi Beach. All roads will be
re-opened by 4pm, leave the car at home.
