the relationships we have with race directors, and on relationships among board members. How?
First, our members. We are actively seeking opportunities to provide more value to yo u by adding benefits for j oining GRTC,
to improve the co ntent as well as the look and feel of
OUT
newsletter, and to improve races yo u run in - which
OUf
club supports
through volunteer efforts.
We are looking at our relati onships with advertisers and seeking a WIN - WIN situation. Our club benefit s by gainin g
adverti ser revenue which is primarily used to offset the cost to produce our newsl etter, our members benefit from adverti sers
who provide appreciated services and products, and OUf advertisers benefits from increased customers I traffic.
We are seeking to improve our relatio nship with race directors by providing lower cost, yet higher quali ty ways to publicize
their races and distribute lheir race applications. We have worked dili gently to streamline the process of publishing a club
newsletter such that we can reliably have it into your mailbox durin g the first few days of each month.
Finally, within the board itself we are improving our collecti ve relati ons hips by openly co mmunicating, taking on tough issues
and providing feedback, some times complime ntary, sometimes constructive. W e wo uld much rather hear what is wrong
directly so that we can understand and seek to improve, rather than e ither not hear it at all or hear it second or third hand. We
are buman, we have feelin gs , and sometimes we wi ll need a few minutes to collect ourselves, bu t we will li sten, and we all are
committed to improvement. Each and everyone of us vo lunteered to be on the board to serve fell ow runners.
The Freezeroo race series is over, as is al most all o f o ur long and snowy winter. We are looking forward to the Spring raci ng
season, Spring Track workouts, and improving weather. We hope you enjoyed the cl ub' s Annual Awards banquet held at
Dandrea's Party Ho use last mo nth. The racing achieveme nt patches were very well received, you can start logging those racing
miles for 2003. We have added links fro m our web site (www.grlconlinc.org) to the Road Runner Sports web page. Yo u

Winter Running Shoes
One of my earliest running-related memories is a video clip of Abebe Bikila running barefoot through the streets of Rome in
the 1960 Olympics. While running barefoot is not for everybody, running without shoes during winter in New York is
definitely out of the question! We now have several choices of shoes that are great for winter runs.
Just about any shoe can get you through a co ld , wet run , but no w there are shoes made with Gore-Tex and similar fabrics that
keep your feet dryer while allowing them to breath. They work best on snow-covered trails and can also be used with
snowshoes, especially if you use them in conjunction with gai ters (those odd-looking pieces of fab ric that go from your ankle
to mid-calves or knees). Running shoes made with Gore-Tex include: Montrail's Hurricane Rid ge GTX, Nikc's Air Crested
Butte, Salomon's XA Pro GTX, and The North Face's Ultra 100 GTX. These shoes allow yo u to run comfortab ly in snow
ranging from one to three inches and retail for about $ 100 - $115.
Once you get deeper than three or four inches of snow, yo u may need to use gaiters to keep the snow from entering in through
the ankle collar. The North Face Ultra 100 GTX comes with loops that are designed to accept the The North Face Gore-Tex
Gaiter (sold separately for about $20) . Other gaiter manufacturers include Black Diamond and Outdoor Research (OR). Most
gaiters (those that are about 8 inches long - no need for the knee-high length) can be used with running shoes and attach to the
shoelace nearest the toe with a metal clip while elastic ribbing at the top and bottom helps to keep them in place.
The latest improvement to Gore-Tex is XCR ... (extended comfort range), a new laminate that is 25% more breathable than
regular Gore-.T ex laminate. This new laminate may allow you to wear these shoes in milder temperatures without excess heat
build up, a common problem with the regular Gore-Tex shoes. Nike 's Air Teooalli XCR (retails for $100) is a trail shoe made
with this new laminate and it includes a gaiter loop near the toe and notches at the heel to allow for easier use with snowshoes.
Several of the other shoes listed above are also being made with the neW XCR laminate.
Other shoes with waterproof/water resistant uppers include: Adidas ClirnaProof Trail ($ 110), Nike Air Storm Alert ($85-water
resistant) and Nike Air Storm Pegasus ($80-water resistant). The Air Storm Alert and Air Storm Pegasus work well on wet,
sloppy roads where full waterproofing may not be necessary .
These shoes will help you to enjoy the scenery more and spend less time focusing on your cold, -wet toes !
SHOE TIPS: Due to the laminate in many of these shoes, you may need a larger than normal size. Some of our local running
shoe stores may have last year's model at a reduced price !

Speed-Distance Monitors
The answer to the age-o ld question, "How far did you run?" can now be given with great accuracy. Gone are the days of using
the old pedometers that required an average stride-length to be set in order to obtain a rough estimate of the miles run. Change
the terrain or your stride-length. and the accuracy just went out the window.
I have had the opportunity to use three of the four new speed-distance monitors (SDM) listed below, and despite being a bit
skeptical at first; they have proven to be accurate and relatively easy to operate. If I had to pick a favorite, it would be the
Timex Ironman Speed + Distance System, based on its comfort, accuracy and not having to calibrate the device.
Nike SDM Triax 100: This was Nike's first SDM, and is based on a pod (whic h attaches to one of your shoes) and a watch,
which serves as the transceiver. The pod contains an accelerometer, which accurately (97-98%) measures the distance of each
stride and transmits that information to the watch. You get an instant reading of your speed , mileage, and pace as you run .
When you finish , you can actually graph your workout on the watch display, which can he set for time increments (every 10
minutes, for example), or distance (mile splits, etc.). The pod weighs about two ounces, and is secured to the shoe by runni ng a
strap under the laces and clipping over the pod. It's hardly noticeable while running. The watth functions as a regular running
chronograph when worn alone, and also acts as an odometer, keepi ng track of your to tal cumulative miles. The watch takes a
CR 2032 battery (1 -2 year life) which can be changed using a penny (there is a screw-like slot that provides easy access), thus
you avoid having to take it to a jewelers for replacement. The pod runs on two AAA batteries (20 hour life), which can be
accessed by using a small screwdriver. While the watch is waterproof to SO meters, the pod is on ly water resistant. The
downside (other than the price) is that the SDM must be calibrated to your stride, which is easily done on a regular 400-meter
track (or accurately measured course). The unit retails for about $229.00.
Nike SDM Tailwind: This unit uses the same accelerometer technology as the Triax 100, but without the watch. Instead, the
pod that attaches to the shoe has a window that allows yo u to see the distance covered. The pod also measures time and pace
for your run. The downside is that the window is difficult to see while on the run (look at your shoe the next time yo u are on a
run and picture trying to read yo ur watch strapped to it). The plus is the price, about $ 120, the cheapest of the four SDMs
reviewed here.
FitSeose FS-l Speedometer: The first of the true running speedometers. This unit consists of a pod that attaches to one of
your shoes, a watch (which serves as the tran sceiver and data display), and can also be used with a heart rate monitor strap
(extra) and a netlink (for transferring data to your PC). The accuracy is similar to the Nike models, but the real difference
comes in the watch display. The watch (which is pretty bulky - can"t wear it with a long sleeve dress shirt) has a four-quadrant
display that simultaneously can provide your current pace, average pace, miles run, and elapsed time. If used with the heart
rate monitor strap, you can also get your current HR reading. Both the watch and the pod take a CR 2032 battery, which can be
changed easily, and both are water resistant to 20 meters. The Netlink device operates on two AA batteries. As with the Nike
SDMs, the FitSense must be calibrated before using it on the run (a 400-meter track is best). Price is about $200. The heart
rate monitor strap is abo ut $65.
Timex Ironman Speed + Distance System: The newest arrival of the SDMs and my favorite of the bunch. Instead of an
accelerometer unit measuring the stride velocity, the Timex system uses the Olobal Positioning System (OPS) technology. The
GPS transceiver is manufactured by Garmin , a leader in the industry, and is worn on your arm by way of a wide elastic strap.
The OPS uses a network of 24 satellites that continuously track your speed and distance covered. The satellites remove the
requirement for calibratin g the system over a measured course. The manufacturer claims 99% accuracy, and I believe it. The
GPS unit transmits the information to the watch, which can be set to show your miles covered, maximum speed, current speed,
or pace (they can not be displayed simultaneously). The odometer allows you to keep track of your total miles covered for all
of your runs (jus t like yoUr car!). The watch can be worn by itself (used li ke a regu lar chronometer), is water-resistant to SO
meters, and comes in a SO or 100 lap model. The manufacturer recommends a retailer or jeweler replace the battery in order to
maintain the water resistance. The OPS unit is splash resistant and operates on three AAA batteries, which last about 12 hours.
The downside for this model is that terrain (being very close to steep hills) and wide bridges can interfere with the satellite
signal resulting in slightly less accurate reading. I have had this happen on rare occasion, and it usually does not affect the total
distance, but it will give a wild maximum pace reading (I had it display 17 mph once - I wish!). The 100-lap model retails for
about $225 and the 50-lap model goes for less than $200.

I read with great interest the six pages in the DeclIan GRTC Newsletter covering the 2002 JFK Ullramarathon from Boonsboro
to Williamsport Maryland. I'd like to add some history.
In 1963, someone discovered a Marine Corp regulation signed by President Theodore Roosevelt calling for marines to march
50 miles carrying full gear. At that time, Supreme Court Justice Douglas was pushing to have the Towpath made a National
Park. Several people in Washington, including Bobby Kennedy, a friend of the Justice, decided to try it on the Towpath, but
most of them without packs.
Several years later, four local men, lead by Buzz Sawyer, walked 50.2 miles on the Appalachians Trail, and along the C and 0
canal bordering thePotomac River. Their run developed into a regu lar ultra and ·was wrillen up in the journals. I had started
running in 1968. For several years I was fascinated by the prospect of trying it. Fifty miles was intriguing,.
My son, Tom and I decided to try it in March 1973. There were 1724 starters, the largest field in US history. There was
almost no support except for the number of checkers along the way. You obtained your own water from pumps and wells
along the River, (since condemned). My long-suffering wife met us five or six times along the way, after navigating the back
roads of the rustic area. As it was in the Spring, it rained hard all day and, as we were in the back of the pack who had been
chewing up the path, we were constantly stru ggling through mud, mud, mud .
This was before the road up the second hill to the tower was paved and before the switchbacks were constructed to enable you
to get down the steep, nearly vertical hill at the Weavertown Cliffs where the Appalachian trail joins the tow path. You had to
go down the hill hanging on to a rope, plus grabbing and holding onto trees and bushes to control your perilous decent. My
much younger son seemed to move down fast but as an old man of 52, I hung on for dear life
We struggled along the rocks, mud and hills in the cold rain. We made it to Snyders Landing at 34+ miles and gave up. It was
near dark and the prospect of walking 16 more miles in the dark, mud ahd rain was not too pleasing. It was the first of my now
95 Ultras, 34+ miles. Medals were awarded back then for this distance.

I returned two year later with one of my brothers. We successfully did the 50.2 miles pacing ourselves to come in under the
time limit of 14 hours, in 13:34 and finished 31~th out of 630 starters. Each finisher received a fine impressive plaque.
The run had been changed from the Spring to the Fall and efforts were made to cut back the number of entrants to prevent
damage to the Trail. I have returned many times and have finished the race 13 times plus several drop outs, caused by falling,
twisting ankles etc. Today everyone who has finished the course 5, 10, 15, etc. times is considered a "Legend" and areinducted
to the 250 or 500 mile club at a special dinner. My best time was a 10:53 in 1982 the year after I had ran across the USA with
15 others for Strong Children's Hospital and was in great shape.
Several times I ran the Ultra with two of my brothers and my son. We all finished. We were supported by our father, five
McNelly's!
At the time, except for Pete Artz and maybe Charley Sabatini, I was perhaps the only runner in Rochester to have done the
race. I begged people to go with me and try it, but could not persuade anyone for many years Rochester simply was not
Ultramarathon country.
Colonel Fred Schumacher started in 1974, a year after I did He was later transferred to Rochester as the Inspector General of
the 98th Division of the Army Reserve Armory on Goodman Ave. He has an impressive record of 27 finishes and is still
going. In 1993 he spoke of his experiences to a sparse audience at the annual meeting of the GRTC. He was later reassigned
and is now in Frederick, Maryland, a few miles from the course.
I congratulate the Rochester runners who have discovered the race and urge any and all to try it. It is an absolutely beautiful
course, through the mountains following the crest of South Mountain, circling the battlefield of Antietam, scene of the
bloodiest battle ever fought North America. You get a lot of history and scenery in addition to a tough and enjoyable workout.

READING AND RUNNING
Death Valley. The course ranges from the lowest point in the Western Hemisphere, 282 feet below sea level, then stretches out
across the desert the length of more than five regular marathons (135 miles),
finishing at the trailhead ofMt. Whitney at 8300 feet. Temperatures reach 125 degrees during the day,
dropping to freezing at night. Fifty mph heated headwinds and sandstorms, lightning, flash floods,
hail and snow - scorpions, rattlesnakes, coyotes, mountain lions, bats, and bears. Two 5000 foot climbs.
Blacktop at temperatures approaching 200 degrees F, hot enough to melt running shoes. And the
hallucinations. Oh ... no services, water, or aid stations. Prizes? A belt buckle. It's The Badwater
Ultramarathon. •
Twice Pulitzer Prize nominee and New York Times writer Kirk lohnson's book "To The Edge: A Man, Death Valley, and the
Mystery of Endurance." is one to read slow and easy this win ter. His story of his participation in the Badwater Ultra is
published by Warner Books (no relation) and is available currently in most of the larger bookstores. (ISBN 0-446-52617-7)
The first half of the book begins with the traumatic suicide of his athletic, older brother and then begi ns
ajourney to find himself and test the limits of human end urance. Starting as a casual runner, he struggles
with self-doubt, searches for inner strengths and passes through pure obsession with his quest. This is
less a how-to book as much as an inner journey. Don't look for training tips as much as one man 's soul, laid bare during the
process of just reaching the starting line. The second half deals with the race itself,
Death Valley and the people he encounters. Not all will finish. The book slows at points and can get
pretty wordy, but on the whole it's a great read by the fire , on a cold Rochester ni ght.
More difficult to find is the related feature film, Running On The Sun, which follows the 1999 Badwater
race. Blockbuster does not stock it, I checked. Check out the movie site: runningonthesun.com

Captain Zev Pronacios - Exploratory Report A- 10K - Third Planet from Star Zona of the Deftron System.
Commander, I am submitting my observations taken on the planet named Earth by its inhabitants. Our.subject is part of a
family unit. He is the eldest male. Interesti ng, they speak fluent Beldanese. This had made my observations much easier to
interpret.
They live in structures similar yet not exactly like their neighboring structures located on rectangular lots of grass and trees.
This unit has several pink artificial bird-like creatures on the front grass area.
The male has a female mate, and three offspri ng, two female and one male. Also li ving in the structure are two four legged
creatures. I am not certain, but their behavi or indicates that the structure belongs to them and tbey allow the two-legged
creatures, known as humans, to reside with them.
The structure is di vided into many sub units. Some units are for rest and some are for more intense rest. The latter is where we
find our male at the start of the Earth day.
The male's age appears to be slightl y over one half of the human 's lifespan. This is estimated by the lack of pigment and
volume of the male's hair. His skin is sagging in some places and especially around his eyes there seems to be an abundance of
skin in the morning.
A box starts making noise at Earth timc 6:00 a.m. This di sturbs the male and he makes the noise go away. Eight minutes later
the noise returns. Again he quiets the box. This action is repeated five times.
Attached to the resting area is a smaller area. This chamber contains many articles sacred to the male. In the chamber are basins
used for various rituals and riles. Above one of the basins is a reflective glass box. In this box are smaller boxes that mayor
may not be of value to the male. I think he has forgotten what some of the small boxes contain but seems unable to part with
them. They might hold some mystic powers or are heirlooms passed down through generations.
The male looks deeply into the reflecti ve glass. He examines the scalp area where some hairs might have once been. He looks
upset. Maybe he is not aware of the fine crop of hair growing on his back and shoulders. Some of his offspring gather around
him. He acts annoyed and makes a guttural sound that scares them away. He then begins to appl y his potions and lotions with
brushes and cloths. He closes the door for pri vate meditation.
Though the resting room is not particularly orderly, on a chair in the corner, is a costume placed meticu lously over the back
and seat. Perhaps this costume is to play an important role in a later ceremony or ritual. He puts on the costume and we see a
transformation. He stands in front of a large reflecti ve glass and poses as if he is read y to flee from danger. He stands. He
flexes his arm to form a very tiny bulge in his bicep. He repeats thi s pose with the other arm. Under his sleeping cushi on is a
box containing footwear. Carefully he puts them on his feet and with great care knots the strings on them. He stands, faces the
reflective glass and flexes both anns agai n. He returns to the small chamber to meditate again.
The famil y unit travels together in their vehicle. The male does not communicate with the others while the others cannot Slap
communicating amongst themselves. He looks angry.
They arrive at the site of the morning's important ceremony. Others have gathered there in similar costumes. There are many
participants lined up in front of boxes that are smaller versions of the meditation chamber. The male is anxious to meditate
again. He goes to a table where we learn the male's identity. He is 897. He takes his nametag to
the meditating chamber.
Hundreds have gathered for this ceremony, which includes much pushing. Participants are pushing trees, vehicles, and
anything standing. None seem to be having success. Next they touch their toes and make mournful sounds. Our 897 seems
satisfied to touch his knees. He then disappears into the woods and returns to join the group, which has gathered in front of a
human, holding what mi ght be a weapon of so me sort. He is speaking to the group. The group does not listen but they do not
leave. At this point we observed other humans faces. Some appear frightened , some agitated, some look as if they do not know
why they are there. The speech co mplete, the humans show their appreciation by placing their index fi ngers on th e opposite
wrist. Thi s is a very unattrac ti ve pose. The weapon is fired and to our surprise they all run away.
Amazingly 897 is running wi th incredible speed and grace. His muscles are gleaming as he effortlessly .. .correction. 897 is in
the middle of the group. He too, is running but not wi th the aforementioned grace and not even close to his pose in front of the
reflecting glass. Some non-costumed humans provide 897 with fluids and offer h'im encouragement. He looks very
uncomfortable but shows no signs of stoppi ng.

The fastest of human returns to the initial gathering point first. He appears to be different fro m 897 but we are reasonably sure
they are of the same species. Others follow and ,are j ubilant and refreshed by tbe ritual. 897 completes his journey with some
participants stiU waiti ng to complete theirs. 897 ,also jubilant, seeks out the rest of his family unit and eagerl y communicates
with them. After taking refreshment, the family returns to their li ving structure.
897 goes directly to the less intense resting area and sits in an adj ustable chair. He is smiling and enters a deep rest mode. 897's
mate now appears to be angry.
This concludes our initial report of 897. While examining the site of the ceremony in an effort to understand it's meaning, we
found sheet of paper, which promised s ignificant savings o n foot coverin gs at an estab lishment named "Valente's", We were
disappointed to find that, though the coverings were attractive and indeed allowed 897 to flee with speed, may onl y be
purchased in pairs.

Relays and Road Trips by Tom Perry
. Running long distances is often a solitary and lonely pursuit. Yet, our most memorable experiences often come in shared
efforts where lasting friendships are forged . Relay races bring the bonding of competing as a team. Road trips give us an
extended chance to get to know each other.
This new section in the Newsletter will highlight opportunities for GRTC teams to compete in relay races and for GRTC
runners to take road trips to interesting races in the region.
Upcoming Relay Races
Following are some upcoming relay opportunities.
Henrietta Relay for Life. April 4'" at Dome Arena. 12 hour or less charity run for American Cancer Society. Could be a fun
way to spend the night (6 pm start); probably should not expect a serious race.
St. l O/1ll Fishe,. Relay for Life. April 12''' at St. John Fisher College track. Same comments as Henrietta version.
Cats Closs Half Marathon. April 19'" at Mendon Ponds Park. 3-person teams running for bragging rights over a challenging
course.
Ontario Shore Maratholl. May 3'd at Hamlin Beach State Park. 3- or 4-person teams. Open, Masters and Mixed categories for
men and women.
Canandaigua Lake 50 Mile Relay. Tentatively September 20'" at Finger Lake Community College. 5-person teams (2 legs
each). Open, Masters and Mixed categories for men and women. Challenging course around the lake.
Akron Marathol! ! USATF Club R~ad Relay Natiollal Championship. October II ," at Akron, OR. 5-person teams. Open, 4049,50-59,60-69 and 70+ for men ; Open, 40-49, 50-59 and 60+ for women. Wouldn ' t it be great for the GRTC to send teams
in all the categories?

Road Trip Opportunities

The BPAC 6-Hou,. RUIl. April 6'" at Delaware Park, Buffalo, NY. Go over the night before or the morning of the race. The
neat thing about a timed race is that everyone finishes at the same time and can share in the cele bration. The last time I ran it,

FLRC Ithaca Skullk Cabbage Classic 10K & Half Maratholl. April6,h at Ithaca, NY. Sounds like a fun time for those looking
for a shorter race. With a 10:30 DST start, you could drive down that morning. Let me know if you are going and willing to
coordinate a road trip.
Bull Run Run 50 Mile T,.ail RUIl. April 12111 at Clifton , VA. A large number of Rochester-area runners make an annual
pilgrimage to this race. The race may be full by the time you read this. If not, you should be able to share a ride with some of
the Oven Door Runners who will be going.
Ogdell 20K! USATF National Champiollship. May 24"' at Wheeling, VA. A chance to run with the best distance runners in
the country. Let me know if you are going and wi lling to coordinate a road trip.
Freihofer's 5K ! USATF National Women. 's Championship. May 3 1" at Albany, NY. Let me know if you are going and
willing to coordinate a road trip .

The Eclectic Runner by Tom Perry
Each month in this space I share something about running and racing. The content varies from month to month, hence the title.
This month's topic is inspired by the changing season. As I write this it is the depth of winter (high of7 degrees today, lakeeffect snow coats the roads). By the time yo u read this, spring will be just around the corner. If you are planning to run
. Ontario Shore Marathon, your base-building long runs should be in the 15-20 mile range by now. If your goal is to run most of
the Runner of the Year Series, it's time to send in yo ur application for Johnny's Rum.in ' of the Green. Which lets me segue to
my two topics this month: I) the phases of a training plan and 2) how a pretty good runner can be an age-group ace in the
Runner of the Year Series.
Training Plans
Even if your goal is only to complete a marathon or to finish in the middle of the age group at the next charity 5K, you will
benefit by following a traini ng plan that has different phases and a variety of workouts each week. The num ber of phases will
vary with the coach or runnin g guru who produces the plan. Sometimes, especiaUy in magazine arti cles with titles like "Run
YOllr Best Maratlzon ill / 8 Weeks," the phases won't be labeled but can be seen in the plan once you kn ow what to look for. In
general, a competent plan will have:
•
A balance of hard & easy days each week. The hard days suppl y the stress to make us stronger. Our bodies respond on
the easy days by creating new muscle cells and energy pathways. Too many hard days and the body will break down . Too
many easy days and you won' t improve.
•
A long phase of base building, typical ly 8 to 16 weeks. The goal of this phase is to get you able to run the race distance
without distress. The most important workout is the long, easy run. A little fast running (short distances without getting
out of breath) may be incl uded to prepare the body for faster running in the following stages. It's OK to run occasional
races but your results may be disappointing.
•
A shorter phase of strength or efficiency building, typicall y 4 to 12 weeks. The most important workouts in this phase
are shorter funs at your target race pace and perhaps some hill repeats. The length of long runs wi ll be reduced to ensure
yo u have the ener gy for the faster work. The focus of this phase is on making you a stronger and more efficient runner
who can run comfortably at the faster race pace. Race performances will improve during this phase.
•
A shorter phase of speed training, typically 2 to 4 weeks. Short repeats at faster than race pace are the most important
workouts in this phase. The length of long runs wi ll be further reduced as YOll foc us on peaking for the big race.
•
Racing at peak fitness. For marathoners, all the training investment will be expended in one race. The 5K or 10K runner
can do a series of races over a few weeks before the inevitable period of recovery must follow.
•
A period of active recovery after your last big race, typicall y 2 to 6 weeks. Take time off and spend it with your famil y
and friends who pUl up with your running obsession. Substi tute walki ng for running a couple days a week. Experiment
with cross tra ining and give your over-worked runnin g muscles a break.
When I started running marathons 28 years ago, my idea of a training plan was pretty basic ... I did 90+ mile weeks, took pride
in averaging less than 8 minutes per mile every day, and raced most weekends. Not knowing any better and being obsessed
with mileage and pace, my earl y training plans violated most of the guidelines above.
The best source of a train ing plan is a coach who creates a custom plan tailored to your ab ilities and goals. [Rochester area

The next best source of a training plan is probably a software coach. I have had good results with PC Coach; using both the
Jeff Galloway & Roy Benson Training Plans Ch11p:llv,'w\l./.pccoach.com for more information). The bi g advantage of a
software coach (over basing your training on a plan in a book or magazine) is that the software creates a customi zed plan for
you and modifies the plan based on recent race results and other inputs you provide.
Several books can be high ly recommended for the self-coached runner or the runner who just wan ts to understand the rationale
behind the plan provided by a coach:
The Runn er 's Coach by Roy Benson. Cedarwinds Publishing Company. This slim volume gives you the in formation and
worksheets needed to create a custom traini ng plan for effort-based training. Highly recommended if you have a heart rate
monitor.
Serious Training for Endurallce Athletes by Rob Sleamaker and Ray Browning. Human Kinetics. This is the book for
duathletes and triathletes who need to construct plans that optimize performance in several sports.
Daniel's Running Formula by Jack Daniels. Human Kinetics. This comprehensive book provides the information you need to
customize a training plan specific to yo ur fitness and goals. Daniels has been he~d track and cross coun try coach at SUNY
Cortland since 1986 and has coached many of our Olymp ic distance runners.

Be an Age-Group Ace in the Rochester Runner of the Year Series
A runner of modest talents can place highly in the Runner of the Year (ROY) annual results. I know because I've done it. You
can too. You might not c.ome in first but you can 'be competitive. especially if you are fortunate enough to compete in one of
the older age groups. Here are my "secrets:"
1.
Read and understand the rules for series. The races in the series may be different this year. The number of races you
can count (8 in 2002) could change.
2.
Run every race in the series. This increases your chances of having the maximum number of scoring races.
3.
If you can' t run them all, be sure to run the smaller races. Races that are too far away, too hot, too wet & cold, too
long or too short mean weaker competition and a better chance of scoring points.
4.
If you run races outside of the ROY series, make them sub-maximal efforts. Save your maximum efforts for the ROY
races.
5.
Start your base training in lanuary so you will be reasonably fit for the Spring races. You will have an edge over
competitors who have just started training.
6.
Know your competition and strive to beat them.
Your age group probably has a few talented runners who win whenever they show up. Don't worry about them (unless you are
one of them). Rather, keep an eye on the folks in the age group with whom you are competitive. Enjoy a spirited and friendly
competition with tbem. The races will be a lot more fun and the competition will keep you motivated throughout the series.

He hopes to have the Race Patches for the Banquet. (Note: We distributed patches at the Banquet to recipients who
were present. The rest will be mailed.)
Mike will check on the price of some GRTC logo running caps.

We discussed various methods for distributing the GRTC T-shirts to members. Doug was asked to propose a process.
(Note: We have been distributing them at the Freezeroo races to members present at the races. )

Advertising: Anne is going to keep track of the newsletter ads - i.e. how long they are pad for and when they are lapsing.

She asked that she be notified of any ads granted in exchange for other considerations in lieu of cash.
Paul reported that Mid-town Athletic Club has offered to provide J -month free membership cards to include in "goodie
bags" for some of our races.
Web Site: Paul arranged for GRTC to participate in a promotion which will give visitors to our GRTC web site the
opportunity for Road Runner Sports (RRS) discounts or free shipping if they "click through" the links on our home page.
GRTC will benefit by receiving a percentage of any sales derived by RRS as a result of the "click through." Roger will
finalize the arrangement and install the links on the web site. (Note: This is complete and the discount is currently 10%.)
Paul reported that he has not yet received any response from the volunteer "Help Wanted" ads we posted on the web site.
10. We discussed the Annual Banquet. Invitation letters were sent to all Rochester Runner of the Year award winners. Also, a

notice was posted on the web site inviting Race Patch winners to pick up their patches at the Banquet. Pete has made all of
the arrangements with Dandrea's. Thanks, Pete!
11. Michelle has agreed to take over as Volunteer Coordinator for the Lilac 10K from Bob D. Bob will be the Volunteer
Coordinator for the Ontario Shore Marathon this year.
12. Laurie will be the Coordinator for a new Race Walking division at this year's Ontario Shore Marathon.
13. We discussed the need for better asset tracking for club assets so we can know where everything is at all times . One idea
is to rent a storage locker in a somewhat central location. We could keep a whiteboard there for people to record what they
have borrowed. Mike will check into the cost.
14. Mike handed out copies of his online poll regarding the cost of 5K races. We discussed the res ults at some length. A
common theme in the responses was that there are too many 5K races and not enough longer (lOK, 15K, 20K, etc.) races
to choose from in the area. It was noted that 5Ks are easier to organize and draw many more casual runners. This is
especially appea1ing to charity organizations.
15. Paul asked the Board Members for the next meeting to think about what we would like to accomplish as a club in 2003.
16. Mike, as race director for the Annual GRTC Coupl.es Run, announced that it will be held on Thursday evening, July 17 th .

The Greater Rochester Track Club (GRTC), is a non-profit volunteer organization that was founded in 1955, it is one of
the oldest and largest organized running club in the North East. GRTC has approximately 500 members, consisting of
runners, walkers, athletes, and fitness enthusiasts encompassing an eight county region. Our goals are to help you be more
